If you are interested in maximizing size and
strength in the lower body, Back Squats, Front Squats or
single leg variations of the squats should be your first choice.
It builds
strength, muscle, and balance, and because it's a

I also have a love - hate relationship with
single leg exercises but they did wonders in reducing my knee pain, and increasing my endurance for walking, and standing

single leg box squat, but if you are more comfortable, set the box height at something that is again challenging but doable.
After you have it down, progress to
single -
leg squats, which will improve
strength, mobility and balance in each
leg.
I would also consider incorporating a lower - body
strength routine, such as
single -
leg deadlifts (great for gait - based
strength!)
I'd recommend starting with gait - related
strength / stability training such as Romanian deadlifts and
single -
leg deadlifts until you master them, followed by running - specific plyometrics.
I don't know for sure what it is, but there seems to be something about the combination of
strength in deep ranges of motion, mobility of the ankle and hip and stability of both the lower limb and the torso that
single leg squat demands which make it a great injury prevention tool.
Since
strength is specific, then:
strength training under neutrally stable conditions (such as during free weight training, especially using
single -
leg exercises) should lead to superior gains in COD ability than
strength training using very stable (machines) or very unstable (stability ball) conditions.
Test of transfer (long - term): to date, only one study has compared the long - term effects of training with
single -
leg and two -
leg strength training exercises on COD ability (Speirs et al. 2015) and they found no differences between groups.
As
strength improves calf raise exercises can be introduced until
single leg calf raise exercises and more functional sports specific rehab exercises can be performed.
Some researchers have proposed that lower body
single -
leg strength and balance might be closely linked.
Some studies have often reported no external load type specificity of
strength gains, although these are primarily limited to those reporting on programs of
single - joint knee extension exercises (Manning et al. 1990; Hunter & Culpepper, 1995; Remaud et al. 2010) or programs of combined
